The circadian system evolved from bacteria in the ocean that could tell sunlight from darkness, and it now runs in every cell you have. Genes set the underlying rhythm, but external cues — zeitgebers, German for 'timekeeper' — set its phase. Light is the dominant one: photoreceptors in the eye signal the suprachiasmatic nucleus, which shuts off melatonin release. Gartenberg's protocol is to deliberately anchor every cue you control — light, meals, exercise, socialising, bedtime — so the rhythm becomes tightly entrained. A tightly entrained rhythm gives you a peak about two hours after waking, a predictable dip after lunch, another peak before dinner, and reliable tiredness at bedtime.
Origin
Gartenberg's PhD in cognitive psychology and decade of sleep research led him to identify the entrainment of external cues as the highest-leverage, lowest-cost intervention available to ordinary people — no device, no drug, just cue discipline.

How to run it

Get 30 minutes of morning sunlight
On waking, get outside into natural light for at least 30 minutes. Photoreceptors in your eye detect the sunlight and inhibit melatonin, setting the clock for the day and ensuring you'll be tired at night.
Pro tip The photoreceptors register light even with your eyes closed — sitting outside with eyes shut still works.

Anchor your secondary zeitgebers
Hold the timing of meals, exercise, and social contact roughly constant. These are all environmental cues that entrain the rhythm alongside light.

Kill white light at bedtime
Ensure you are not getting white light near bedtime — it gives your body the false cue that it should be alert. Darkness at night, light during the day.

Hold a consistent sleep-wake schedule
Go to bed and wake at consistent times, including weekends. This entrains your body for when it should be awake and when it should be asleep, and directly improves sleep quality.
Watch out An erratic bedtime makes it harder to fall asleep on Sunday after a 3am Saturday.

Map your peaks and schedule around them
Once entrained, expect a peak about two hours after waking, a dip a couple of hours after lunch, another alertness peak before dinner, and a low around 2am. Schedule demanding cognitive work into the peaks.
Pro tip About 30% of people are owls and 30% are larks; the rest shift with cues. Chronotype moves with age — teenagers skew late, older adults skew early.
In the wild
Hala Taha raised the claim that going outside into sunlight on waking helps you fall asleep better that night, which sounds backwards. Gartenberg confirmed it and explained the mechanism: sunlight hits photoreceptors, which signal the suprachiasmatic nucleus, which inhibits melatonin — setting the timer that makes melatonin release on schedule that evening.

Common mistakes
Treating light as a night-only problem
Most people only think about blue light at bedtime and ignore the morning half of the loop. Both cues are needed — darkness at night is far less effective without light in the morning.
Weekend schedule collapse
A dramatically different weekend bedtime and wake time de-entrains the rhythm and makes Sunday night insomnia and Monday grogginess near-inevitable.
